Strength Training for Youth Doesn't Start with Strength

Stability, mobility, balance and coordination come first. Here is how I build all seven youth training qualities, and how I test them to build better movers. 

When adults hear “strength training for kids,” the conversation often jumps immediately to weight on the bar. In my experience, that is the wrong place to begin. Youth training should first teach a young person how to control the body, move through useful ranges of motion, balance, coordinate multiple joints, and produce force with good technique. Strength matters, but it belongs inside a larger developmental system that also includes stability, mobility, balance, coordination, power, and speed.

That philosophy shapes how I use my Keiser A300 Half Rack and A400 Functional Trainer with my own kids and with other youth populations. I do not treat pneumatic equipment as a replacement for every other method. I combine it with dumbbells, resistance bands, and body-weight exercises. Each tool has a purpose. Body-weight work teaches awareness and positions, and bands provide simple assistance or resistance. Dumbbells add free-moving external load and challenge stabilization. Keiser’s pneumatic resistance adds precise loading, low-inertia movement, and the ability to train across a wide range of speeds. 

The goal is not to create the strongest child in the room or to chase adult-style numbers. The goal is to build capable, confident movers who can learn skills, tolerate the demands of sport and continue developing over time. A successful session should leave a young athlete understanding movement better, not merely exhausted.

Supervision and program design matter more than starting age

Current scientific and medical guidance does not support the old myth that appropriately designed resistance training automatically harms growth. The National Strength and Conditioning Association, the 2014 International Consensus published in the British Journal of Sports Medicine, and the American Academy of Pediatrics all conclude that youth can improve strength, motor performance, and health through properly designed and supervised resistance training. Readiness is better judged by a child’s ability to follow instructions, maintain attention, and perform basic movements than by choosing one universal starting age. [1–3]

A 2010 meta-analysis in Pediatrics by Behringer and colleagues found that resistance training can produce meaningful strength gains in children and adolescents, with longer programs and more weekly sessions generally associated with larger effects. Reviews also report potential improvements in sprinting, jumping, change of direction, bone health, and confidence, although results vary with age, training status, program quality, and the tests used. The safety message is equally important. Problems are more likely when young people train without qualified supervision, use inappropriate loads, chase maximal efforts before mastering technique, or use equipment incorrectly. Well-run programs emphasize instruction, gradual progression, and an environment in which quality is valued over competition. No piece of equipment makes training automatically safe; coaching, readiness, and program design remain essential. [1–3]

Why pneumatic resistance fits youth development

Keiser equipment uses compressed air under digital control instead of relying only on the mass of a weight stack or plates. Keiser describes this as low-inertia resistance: because the resistance system has very little moving mass, it minimizes the momentum that can build during faster repetitions. On the Half Rack, the pneumatic system can also be combined with traditional iron, allowing a coach to change the ratio of mass-based and pneumatic resistance. [7–10]

For youth training, several features are practically useful. First, resistance can be adjusted in small increments, so a one-pound change can be more appropriate than a large jump for a smaller or less experienced athlete. Second, low-inertia resistance permits controlled slow work and faster intent without the same need to “catch” or decelerate a moving stack. Third, the cables maintain a consistent line of resistance through the movement. Fourth, the Functional Trainer’s adjustable arms allow exercises in different planes and at heights that can be matched to the athlete.

These are equipment characteristics, not proof that pneumatic training is always superior. Research comparing pneumatic and free-weight resistance exists, but much of it involves adults rather than children. Keiser summarizes studies by Frost and colleagues showing that pneumatic and free-weight training can create different force, velocity, and power characteristics. Those findings help explain why pneumatics may be useful, but they should not be presented as direct evidence of unique outcomes in youth. [11] The best choice depends on the athlete, goal, coaching environment, and exercise.

My system: seven qualities before numbers

I organize youth development around seven connected qualities. They are not isolated boxes, and they do not always occur in a strict order. A split squat can train mobility, balance, coordination, and strength at the same time. A resisted acceleration drill may involve stability, strength, power, and speed. The framework simply keeps the program from becoming one-dimensional.

1. Stability

Stability is the ability to maintain useful alignment while the body is producing or accepting force. I emphasize trunk control, hip control, shoulder-blade control, and stable foot contact. With the Functional Trainer, a youth athlete can perform a cable press, row, anti-rotation hold, or split-stance movement while learning not to be pulled out of position. Body-weight planks, carries, and controlled landing drills also fit here. The coaching question is simple: can the athlete own the position before adding speed or load?

2. Mobility

Mobility is usable range of motion, not just passive flexibility. I look at whether the athlete can squat, hinge, reach, rotate, and move the ankles, hips, upper back, and shoulders without compensation. The adjustable cable angles on the Functional Trainer can guide patterns such as assisted squats, half-kneeling reaches, and controlled rotations. Bands and body-weight mobility work remain important because the goal is better movement, not dependency on one machine.

3. Balance

Balance means controlling the center of mass over the base of support. Youth sports regularly demand single-leg control, deceleration, and recovery from imperfect positions. I use split stances, single-leg variations, and carries, but I avoid turning every exercise into a circus trick. A stable floor and an age-appropriate task usually provide a better learning environment than adding instability for its own sake.

4. Coordination

Coordination is the ability to sequence movement efficiently, so young athletes need repetitions that improve timing between the arms, trunk, and legs. Cable rows with a split stance, step-and-press patterns, controlled chops, and simple crawling or skipping drills can build this quality. Early sessions should use clear instructions and a small number of cues. If the athlete is thinking about six corrections at once, the exercise is probably too complex.

5. Strength

Strength provides the foundation for force production and can support sport performance and physical resilience. On the Half Rack I can teach squat, hinge, press, and pull patterns with pneumatic resistance, iron, or a combination. The Functional Trainer adds unilateral and multi-planar options. Dumbbells remain valuable for goblet squats, hinges, presses, rows, and carries. I progress resistance only when technique is repeatable across the planned set. For beginners, leaving several good repetitions “in reserve” is more useful than training to failure.

6. Power

Power is the ability to produce force quickly. It should be earned through movement competency and strength, then introduced in simple forms such as jumps, medicine-ball-style patterns where appropriate, and fast concentric actions with light resistance. Keiser's low-inertia pneumatic resistance is especially interesting here because the athlete can apply intent through the movement while the display on compatible equipment can provide peak-power feedback. The number should support coaching, not become a video-game score that encourages poor technique.

7. Speed

Speed includes acceleration, maximum-velocity qualities, reaction, and the ability to express movement quickly. Weight-room training supports speed, but it does not replace sprinting and sport practice. Keiser’s resources emphasize training with velocity and intent, and the Functional Trainer can load sport-relevant patterns. I still include unresisted running, skipping, jumps, and change-of-direction teaching. The transfer question is always: does this exercise help the athlete move better in the environment that matters? [12–13]

How I blend the Half Rack, Functional Trainer and simple tools

A typical youth session is varied and organized. I begin with a brief movement preparation phase: low-level locomotion, mobility, and balance. Next comes skill or speed work while the athlete is fresh. Strength training follows, using a small number of foundational patterns. The session may finish with carries, coordination work, or an age-appropriate game. The exact order can change with the goal, but high-skill and high-speed tasks generally come before fatigue.

The A300 Half Rack is my anchor for bilateral and lower-body strength patterns, pressing, pulling, and hybrid resistance. Its pneumatic system lets me train controlled strength and faster power-focused movements while monitoring peak power.

The A400 Functional Trainer is my most flexible tool for cable rows and presses, anti-rotation work, split-stance patterns, chops, lifts, unilateral training, and movement at different cable angles. Its immediate performance feedback helps connect movement quality with measurable output. Dumbbells require the athlete to manage independent implements. Bands are useful for warm-ups, assistance, feedback, and simple home exercises. Body-weight movements let me see what the athlete can control without an external load.

I started training my oldest son with body-weight exercises and an emphasis on stability and mobility. Over the last three years he has progressed into structured strength and power development. Keiser equipment has allowed us to establish baseline power and velocity numbers and monitor how those numbers change. His results continue to trend upward, and the immediate feedback is one of the parts he enjoys most. Instead of simply telling him that a repetition looked faster, the display gives him an objective result he can see right away. As his strength, movement quality, and body awareness improved, so did his confidence. That progress made him want to return and keep building on what he had accomplished.

He has also trained with one of his friends throughout those three years. The two enjoy competing with each other, and the feedback makes the sessions engaging. I keep that competition focused on technically sound repetitions, personal improvement, and consistency rather than chasing a number at the expense of movement quality. Used this way, the display supports motivation while still reinforcing the standards I want them to learn.

My youngest son began training during the past year, but his interest started before he performed his first formal exercise. When his older brother trained, he would come into the room, watch, and ask questions. He did the same when I trained with my wife. That exploration and inquisitive nature gradually turned into a desire to participate. He did not need to be pushed into training; seeing the rest of the family move, learn, and improve made him want to experience it for himself.

Baseline testing: measure to guide, not label

Testing should answer programming questions. It should not rank children publicly or predict who will become the best athlete. Growth and maturation can change performance quickly, so results need context. I establish a simple baseline after the athlete is familiar with the movements. Testing an unfamiliar exercise mainly measures unfamiliarity.

My baseline categories mirror the seven-part framework:

  • Movement quality: body-weight squat, hinge, split squat, push, pull, and landing observations.

  • Mobility: simple ankle, hip, thoracic-rotation, and shoulder screens relevant to planned exercises.

  • Balance and control: repeatable single-leg stance or controlled step-down, scored for quality rather than appearance.

  • Strength: submaximal, technically consistent repetitions on selected rack, cable, dumbbell or body-weight patterns.

  • Power: a consistent jump test or, when the Keiser display is available and the exercise is well learned, peak power at standardized resistance.

  • Speed: short sprint times using the same distance, surface, start instructions and timing method.

  • Readiness and experience: training history, sport schedule, recent growth, enjoyment, confidence, and any restrictions identified by a parent or qualified healthcare professional.

These measures give my older athletes immediate feedback and allow me to establish repeatable baselines. Load–power or load–velocity profiling can show how an athlete performs across multiple standardized resistances. With youth, I use these profiles only after technique is stable, with submaximal steps, adequate rest, and the same setup each time. The purpose is to identify useful training zones and monitor change, not to perform frequent maximal testing. [8, 14]

Tracking progress without chasing constant personal records

I keep tracking simple enough that it improves coaching rather than taking over the session.

For each key exercise I record:

  • The setup

  • Resistance

  • Repetitions

  • Technique notes

  • When available, power or velocity

I also note session readiness and any unusual schedule demands. A number without context can mislead: a lower power result after a tournament weekend may reflect fatigue, while a sudden improvement may come from better technique or normal growth rather than the program alone.

Retesting every six to eight weeks is often more useful than testing every session, although normal workouts can supply low-stakes data. I compare the athlete primarily with the athlete’s own previous results. I keep exercise setup, range of motion, warm-up, and instructions consistent. If the athlete grows several inches or the rack or cable position changes, I record it. I look for trends across several sessions instead of reacting to one number.

Three types of progress matter: output, movement quality, and ownership.

  • Output includes more resistance, faster movement, higher power, or improved sprint/jump performance.
  • Quality includes better alignment, range of motion, and control.
  • Ownership includes understanding the exercise, choosing an appropriate load, and communicating honestly.

For youth, that third category may be the most valuable long-term result.

Programming and safety principles

  • Supervise actively. The coach should be close enough to teach, observe, and stop a set.

  • Teach technique before intensity. Begin with manageable resistance and repeatable positions.

  • Progress one variable at a time: resistance, speed, complexity, volume, or range of motion.

  • Avoid routine maximal lifting for beginners. Submaximal testing and estimated progress are usually sufficient.

  • Use age-appropriate language and keep training enjoyable. Games and challenges should reward quality, not reckless effort.

  • Account for total workload from practices, games, physical education, growth, and other training.

  • Stop for pain, dizziness, or unusual symptoms and involve a parent and qualified healthcare professional when appropriate.

  • Maintain and set up the pneumatic system according to Keiser instructions; equipment quality does not replace correct use.

A practical starting structure for a novice youth athlete is two nonconsecutive resistance-training sessions per week, with whole-body movements, moderate volume and close supervision. Exact sets, repetitions, and loading should be individualized. The AAP and NSCA provide ranges, but a coach should not turn general recommendations into a rigid prescription for every child. Training became a family habit

My A300 Half Rack and A400 Functional Trainer give me a wide range of options in a relatively small training space. The rack lets me move between iron, air, and hybrid resistance while capturing power feedback. The Functional Trainer lets me change angles, stances, and planes while adding immediate performance information. Small resistance adjustments help me meet a young athlete where he or she is on that day. Data makes progress visible, helps motivate my older athletes and improves decisions when it is collected consistently.

But the equipment is only part of it. Training has now become a family affair. We cannot all lift or train at the same time, so we make it part of our weekly schedule. That can be difficult when work, school, sports and other responsibilities compete for time, a challenge many families understand. The schedule is not always perfect, but making room for movement communicates that training is a normal part of caring for ourselves and spending time around a shared interest. The real value comes from combining precise tools with patient coaching and a complete view of development. Stability supports mobility. Mobility creates usable positions. Balance and coordination organize those positions. Strength builds force capacity. Power expresses force quickly. Speed applies it to sport and life. When youth training respects that sequence, and still leaves room for curiosity and fun, we are not simply building stronger kids. We are helping build better movers for the long term.
